How to Wake Up Early for the Gym (Without Losing Sleep)

The 5:30am gym session sounds great the night before. Then the alarm goes off in the dark and the doona wins. Morning workouts are worth it, but only if you can get up without cutting your sleep short. This guide covers how to wake up early for the gym, how to make it stick, and when an evening session is the better choice.

The short answer: move your bedtime earlier before you move your alarm, pack everything the night before, get up as soon as the alarm goes, and get light and movement straight away. Keep the same wake-up time on rest days. If an early session means less than 7 hours of sleep, train later instead.

Is morning the best time to exercise?

Exercise is good for sleep whenever you do it. The Sleep Health Foundation says the best times are in the morning and before the evening meal, but any exercise is better than none.

Morning has two advantages:

  • Light. Better Health Channel says morning exercise is best because the morning light helps us to wake up, and light in the early waking hours helps set your body clock (source).
  • It gets done. Nothing has gone wrong with your day yet.

Evening exercise isn't the problem it's made out to be. A 2019 review of 23 studies found no evidence that evening exercise harms sleep, except possibly vigorous exercise ending less than an hour before bed.

Don't trade sleep for training

This is the part most early risers get wrong. Australia's physical activity guidelines for adults recommend 30 minutes or more of activity on most days, and also 7 to 9 hours of good quality sleep with consistent bed and wake-up times (source). They're meant to work together.

Athletes have the same problem. Sleep researchers at CQUniversity found that most of the elite athletes they studied fell short of their sleep needs, and their advice includes avoiding training too early, before 6am.

So do the maths first:

Gym time Wake-up Bedtime for 7.5 hours of sleep
5:00am 4:30am 8:45pm
5:30am 5:00am 9:15pm
6:00am 5:30am 9:45pm
6:30am 6:00am 10:15pm

Bedtimes allow about 15 minutes to fall asleep. If that bedtime isn't realistic for your life, pick a later session. See what time should I go to bed?

How to wake up early for the gym

The night before

  1. Pack your bag and lay out your clothes, shoes, water bottle and keys.
  2. Decide the workout. Don't leave decisions for 5am.
  3. Set your alarm, and a backup five minutes later.
  4. Eat dinner on time and skip the late coffee. See caffeine and sleep.
  5. Go to bed on time. This is the real workout.

In the morning

  1. Get up when the alarm goes. No snooze. See how to stop hitting snooze.
  2. Lights on, or get outside. Light tells your body clock it's morning.
  3. Drink some water.
  4. Have a small snack if you need one. Better Health Channel notes that a small snack one to two hours before exercise may help performance. For a very early session, something light like a banana is enough for most people.
  5. Start moving. The first ten minutes are the hardest.

How to make it stick

  • Shift gradually. Move your alarm and your bedtime 15 minutes earlier every few days. See how to become a morning person.
  • Keep the same wake-up time on rest days, or within an hour of it.
  • Book it. A class, a trainer or a friend waiting makes it harder to skip.
  • Give it two weeks. The first week is the worst.
  • Start with two or three mornings a week.

If you share a bed

A 5am alarm for your workout is also a 5am alarm for your partner, who isn't going to the gym. Leave your gear outside the bedroom, get dressed in another room, and use an alarm that only wakes you. See how to wake up without waking your partner.

When to skip the early session

  • You slept badly or far too little. A tired workout on five hours of sleep isn't worth much.
  • You're unwell.
  • You're shortening your sleep night after night to fit it in. Move the session.

Where the Sovune Nudge fits

We make the Sovune Nudge, a silent alarm wristband, so we're not neutral. For early gym mornings:

  • Silent. It wakes you with a vibration on your wrist, so your partner sleeps through your 5am start.
  • Escalating vibration for a full minute, through three intensity levels. There's no snooze button to argue with.
  • Three separate alarms, for gym days, rest days and a backup.
  • Set on the band, so your phone can stay out of the bedroom.
  • Light, at under 20 grams.

It comes with a 30-day money-back guarantee.

Quick answers

How do I wake up at 5am for the gym? Go to bed earlier, pack the night before, get up as soon as the alarm goes, and turn the lights on straight away.

Is it better to work out in the morning or at night? Both are good for sleep. Morning adds daylight, which helps your body clock. Evening is fine if it isn't vigorous exercise in the last hour before bed.

Is it OK to exercise on little sleep? Now and then, yes. As a habit, no. Sleep and exercise work together, so don't regularly cut one to fit the other.

Should I eat before a morning workout? A small snack helps some people. For early sessions, keep it light.
